This is gross energy, the way the Compendium defines a MET — it includes the calories you would have burned at rest over the same time. Subtract roughly 1 MET’s worth if you want the extra burned by walking rather than the total.

Quick Answer

To convert steps to calories, work out the distance from your step length, divide by your walking speed to get the time, then apply kcal = MET x 3.5 x weight in kg / 200 x minutes. For a 70 kg person of 170 cm walking 10,000 steps at a moderate pace that is 4.37 miles in about 85 minutes, or 394 kcal. Body weight moves the answer most: the same walk is 310 kcal at 55 kg and 563 kcal at 100 kg. Pace matters far less than people expect, changing the total by only about 17% across the whole walking range.

How Steps Become Calories

A step count on its own says nothing about energy. Turning it into calories takes three more things: how far those steps carried you, how long that took, and how much body you were carrying. This calculator works through all three in order, then applies the standard metabolic conversion.

The last line is the standard metabolic-equivalent conversion. One MET is defined as 3.5 millilitres of oxygen per kilogram of body weight per minute, and burning one litre of oxygen releases roughly 5 kcal — put together, those give MET × 3.5 × kg ÷ 200 kcal per minute. The distance half is deliberately identical to our steps to miles calculator, so the two tools can never disagree about how far a step count carried you.

How to Use the Steps to Calories Calculator

  1. Enter your step count

    Whatever your phone, watch or pedometer reports for the walk or the day.

  2. Enter your weight and height

    Weight takes kg, lb or stone; height takes cm, m, feet or inches. Weight drives the energy directly — a heavier body moves more mass over the same ground. Height sets your step length, which decides how far the steps actually went.

  3. Pick the pace you actually walked

    Six bands, each matching a specific entry in the 2024 Adult Compendium of Physical Activities. Pace changes two things at once: the MET value and how long the walk took. Choose honestly — most everyday walking is the moderate band, not the brisk one.

  4. Read the working, not just the total

    The steps card shows all four lines with your numbers in them. If a figure looks wrong, the line that produced it is visible, which is more useful than a single unexplained number.

Every figure below is the calculator’s own output at 170 cm and a moderate pace. Energy scales directly with both steps and weight, so this table doubles as a quick sanity check on any answer you get.

All values are kcal. Weight is the single biggest lever here: at 100 kg the same 10,000 steps is 563 kcal against 310 kcal at 55 kg — 82% more for identical movement. Per 1,000 steps that is 56.3 kcal at 100 kg, 47.8 at 85 kg, 39.4 at 70 kg and 31 at 55 kg.

Walking Faster Changes Less Than You Would Think

This is the part that surprises people, and it falls straight out of the Compendium’s own numbers. Walking faster raises the MET value, but it also finishes the same step count in less time — and the two effects very nearly cancel.

10,000 steps at 70 kg and 170 cm. Across the entire range from a stroll to the fastest walk most people can sustain, the total moves only 17% — from 409 to 479 kcal — while the time taken more than halves, from 119 minutes to 56.

Stranger still, the curve is not even in the right order at the bottom. The slow band burns 23 kcal MORE than the steady band for the same 10,000 steps, 409 against 386. That is not a mistake in the table: very slow walking is mechanically inefficient, so it costs more energy per mile than a natural pace does. The kcal-per-mile column makes it plain — it bottoms out at 88.2 at 2.5 mph and rises in both directions, reaching 109.5 at the fastest band.

What this means in practice. If your goal is a step target, pace barely changes the calories — walk at whatever speed you enjoy and you will land within about 17% either way. If your goal is calories per hour, pace matters enormously: the fastest band burns 479 kcal in 56 minutes where the slow band needs 119 minutes to burn 409. Speed buys you time, not many extra calories.

The MET Values This Calculator Uses

Nothing here is invented. Each pace band maps to a specific coded entry in the 2024 Adult Compendium of Physical Activities, the reference table that assigns a measured energy cost to human activities.

The full list is published by the Compendium of Physical Activities, and the 2024 update that these values come from is described in its own open-access paper. Every band above is for level ground on a firm surface. Hills, sand, snow and carrying a load all raise the cost, and none of them are in these numbers.

Gross or Net: What the Number Actually Includes

MET figures are gross: they include the calories you would have burned anyway just by existing over the same period. Of the 394 kcal in the default example, about 104 kcal is resting metabolism across those 85 minutes — 26% of the headline number. The energy genuinely added by the walk is nearer 290 kcal. Subtract roughly one MET’s worth if you are counting the walk as extra on top of a daily total, or you will double-count.

Most calculators and most fitness trackers report the gross figure without saying so, which is why two apps can disagree by a quarter and both be defensible. Height Changes the Answer as Well

Two people with the same weight walking the same number of steps do not burn the same energy, because the taller one covers more ground per step and is therefore walking for longer.

From 152 cm to 190 cm the same step count is worth 352 kcal against 440 — a 25% difference driven entirely by stride. It is the same reason a flat rule like “10,000 steps burns 500 calories” cannot be right for everybody at once.

Making the Estimate More Accurate

This is an estimate built on two modelled quantities — your step length and your pace. Both can be replaced with measurements, and doing so removes most of the uncertainty.

  1. Measure your step length instead of estimating it

    Walk a known distance at your normal pace and count the steps; distance divided by steps is your step length. If it differs from height × 0.414, enter the height that reproduces your measured figure and the distance will be right.

  2. Use your actual walking time

    If your watch recorded 62 minutes for the walk, choose the pace band whose time in the table above is closest to that. Pace is the input people guess most optimistically — brisk walking is genuinely brisk, roughly a 16-minute mile.

  3. Treat hills and load as extra

    Every MET here is for level ground on a firm surface. A steep hill, soft sand or a loaded rucksack can push the cost well above these values, and the calculator has no way to know about them.

MET values are population averages from measured studies, not personal measurements. Real energy cost varies with fitness, gait, temperature and body composition, so treat the number as a good estimate rather than a reading. About 394 kcal for a 70 kg person of 170 cm walking at a moderate pace — 4.37 miles in roughly 85 minutes. At 55 kg it is 310 kcal and at 100 kg it is 563 kcal, so body weight moves the answer far more than anything else. Remember that around 26% of that is resting metabolism you would have burned anyway.

Roughly 31 kcal at 55 kg, 39.4 kcal at 70 kg, 47.8 kcal at 85 kg and 56.3 kcal at 100 kg, walking at a moderate pace at 170 cm tall. It scales in a straight line, so 5,000 steps is five times the 1,000-step figure for the same person and pace.

For the same number of steps, barely. Across the whole range from 2.2 mph to 4.7 mph the total moves only 17%, from 409 to 479 kcal, because faster walking finishes the steps in less time. The slow band even burns slightly more than the steady band — 409 against 386 — since very slow walking is mechanically inefficient. Per hour, though, pace matters a great deal.

A MET is a metabolic equivalent: one MET is the energy of sitting quietly, defined as 3.5 ml of oxygen per kg of body weight per minute. Walking at a moderate pace is 3.8 METs, so it costs 3.8 times as much. Because a litre of oxygen releases about 5 kcal, this reduces to kcal per minute = MET × 3.5 × kg ÷ 200, which is the line this calculator uses.

The 2024 Adult Compendium of Physical Activities, using the coded walking entries 17152, 17170, 17190, 17200, 17220 and 17230. They cover level walking on a firm surface at 2.0 to 4.9 mph, with MET values from 2.8 to 7.0. Hills, sand and carried loads are not included in those figures.

Usually one of three reasons. It may be reporting gross calories where you expected net, or the reverse — that gap alone is about 26%. It may have measured a different pace or step length than you entered here. Or it may be using heart rate rather than a MET table, which responds to heat, caffeine and stress as well as effort.

Yes, through stride. A 190 cm person covers 4.89 miles in 10,000 steps where a 152 cm person covers 3.91, so at the same pace the taller person is walking for 19 minutes longer and burns 440 kcal against 352 — a 25% gap for the identical step count.

It depends almost entirely on weight. At a moderate pace and 170 cm, roughly 12,700 steps at 70 kg, about 8,900 at 100 kg, and around 16,100 at 55 kg. Enter your own figures rather than using a single number — the same target can differ by 7,200 steps between two people.
